Overview
Total daily energy expenditure, or TDEE, is an estimate of how many calories you use in an average day. It includes the energy required to keep your body functioning, digest food, move through daily life, and exercise. Your TDEE is often called your maintenance calorie level because eating around this amount may maintain body weight over time, although real-world results vary.
A calorie deficit occurs when your average calorie intake is below your average energy expenditure. A deficit may support weight loss, but a calculator cannot predict exactly how quickly your weight will change. Water balance, digestion, menstrual-cycle changes, sleep, stress, medication, and changes in spontaneous movement can all affect the scale.
The most useful way to use a TDEE calculator or calorie deficit calculator is as a repeatable starting estimate—not as a pass-or-fail score. Choose a target you can follow while eating nutritious food, maintaining reasonable energy, and supporting your normal responsibilities and training.

How to estimate
Most calculators use your age, sex, height, weight, and activity level. The calculation usually happens in two stages: estimating basal metabolic rate and then estimating TDEE.
1. Estimate basal metabolic rate
Basal metabolic rate, or BMR, is the approximate energy your body uses at rest. One commonly used equation is the Mifflin–St Jeor equation:
- For men: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) + 5
- For women: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) − 161
These categories describe the variables used by the equation and do not capture every aspect of sex, gender, body composition, or physiology. If a calculator does not fit your circumstances, treat its result as a broad estimate and consider discussing an appropriate approach with a qualified clinician or registered dietitian.
2. Adjust for activity
To estimate TDEE, BMR is multiplied by an activity factor. Common calculator categories range from sedentary to highly active. The important point is not to select the most ambitious category. Choose the description that best matches your average week, including work, commuting, household movement, planned exercise, and rest days.
A practical alternative is to use your current weight trend and food records. If your weight has remained broadly stable for several weeks while you have eaten a consistent amount, that average intake may provide a useful real-world approximation of maintenance. This approach is imperfect, but it accounts for your individual movement and metabolism better than a formula alone.
3. Choose a sustainable deficit
Once you have an estimated TDEE, start with a modest reduction rather than the largest possible deficit. A common starting range is about 250 to 500 calories below estimated maintenance, adjusted for body size, goals, hunger, training demands, and medical context. A smaller deficit may be easier to maintain and may better support exercise performance; a larger deficit is not automatically more effective if it leads to overeating, fatigue, or repeated stops and starts.
Your calorie target for weight loss is therefore:
Estimated TDEE − chosen deficit = starting daily calorie target
Think in terms of an average across the week. Daily intake does not need to be identical, provided the overall pattern is consistent and the plan remains nutritionally adequate.
Inputs and assumptions
Calculator results are only as useful as the information entered. Use a recent, reasonably accurate body weight and measure height without shoes. Enter age correctly, and select the activity category based on what you actually do now rather than what you hope to do later.
Activity labels are a major source of error. Someone who exercises three times per week may still be sedentary outside those sessions, while someone with a physically demanding job may need more energy even without formal workouts. If you are uncertain between two categories, use the lower estimate and review your weight trend before making a larger adjustment.
Most formulas do not directly measure body composition. Two people with the same height and weight can have different proportions of muscle and fat and may therefore have different energy needs. Wearables and exercise machines can also overestimate calories burned, so avoid automatically “eating back” every reported exercise calorie.
Weight loss is not the only outcome worth monitoring. Include hunger, energy, sleep, strength, mood, digestion, menstrual regularity when relevant, and adherence. A plan that produces a quick change but undermines health or daily functioning may need to be modified.
Use extra caution if you are pregnant or breastfeeding, under 18, recovering from an eating disorder, underweight, training for high-volume sport, or managing diabetes, thyroid disease, kidney disease, gastrointestinal disease, or another condition affected by food intake. Worked examples
Example 1: estimating maintenance
Suppose a 35-year-old woman is 165 centimeters tall and weighs 75 kilograms. Using the equation above:
BMR ≈ (10 × 75) + (6.25 × 165) − (5 × 35) − 161 = approximately 1,460 calories per day.
If her usual activity suggests an estimated TDEE of about 2,000 calories, a moderate starting deficit could be 250 to 400 calories. Her initial target would therefore be roughly 1,600 to 1,750 calories per day. This is an estimate, not a prescription; her response, hunger, training, and health context should guide refinement.
Example 2: using a range instead of a single number
Suppose a 42-year-old man is 180 centimeters tall and weighs 95 kilograms. His estimated BMR is approximately 1,880 calories per day. If his activity level produces an estimated TDEE near 2,600 calories, he might begin with a target around 2,100 to 2,350 calories rather than immediately choosing a very low intake.
In both examples, the starting target should be paired with adequate protein, vegetables or fruit, high-fiber carbohydrate sources, healthy fats, and fluids. These examples also show why a “best” macro split for fat loss does not exist for everyone. After setting calories, distribute protein, carbohydrate, and fat according to dietary preference, training needs, fullness, culture, and medical requirements. Consistency and nutritional quality matter more than a perfectly precise ratio.
When to recalculate
Revisit your estimate after a meaningful change in body weight, activity, training volume, work routine, or daily schedule. Recalculate after losing several kilograms, starting or stopping a structured exercise program, changing from a sedentary job to active work, or experiencing a prolonged change in appetite or energy.
Do not react to a single weigh-in. Weigh under similar conditions and look at a multi-week trend. If the trend is moving in the intended direction and you feel well, there may be no reason to change the target. If weight has been stable for several weeks despite consistent tracking, first check portions, drinks, weekends, food-label differences, and activity changes. Then adjust modestly rather than making a dramatic cut.
If weight is falling faster than intended, hunger is persistent, workouts are deteriorating, sleep is worsening, or you feel dizzy or unusually fatigued, increase support and consider raising intake or consulting a clinician.
